How Much Protein Per Meal Do You Actually Need?
The 25–40 g per meal rule, why leucine matters more than total grams, and how to spread protein across three or four meals a day.
For most adults, 25–40 g of protein per meal is the practical range. Below roughly 20 g you often miss the leucine threshold that triggers muscle protein synthesis; far above 40 g the extra is still used, just less efficiently for muscle-building in that sitting.
The bigger lever is the daily total: 1.6–2.2 g per kilogram of body weight. Per-meal distribution is the refinement, not the foundation.
The leucine threshold in plain terms
Muscle protein synthesis responds to leucine, an amino acid found in high concentration in dairy, eggs, meat, fish and soy. Roughly 2.5–3 g of leucine per meal maximises the response — about 30 g of animal protein, or 35–40 g of most plant proteins, which are slightly lower in leucine.
That is why a 10 g protein snack does little for muscle even though it counts toward your total. If muscle is the goal, aim for fewer, larger protein hits rather than many small ones.
Three meals or four?
A 75 kg adult targeting 150 g protein can eat three 50 g meals or four 37 g meals. Both work. Four is easier to digest and easier to hit; three suits people who skip breakfast or eat in a shorter window.
What does not work is 20 g at breakfast, 25 g at lunch and 100 g at dinner. The total looks fine on paper, but two of the three meals sit under the threshold.
Building a 35 g meal without thinking
150 g chicken breast. 200 g Greek yogurt plus 20 g nuts. 200 g firm tofu with 100 g cooked lentils. 5 large eggs. 180 g cottage cheese with fruit. Each of these lands in the 30–40 g band.
