Soy-free: replace tofu with 150 g seitan, edamame with 200 g cooked black beans plus 30 g pumpkin seeds, and soy milk with pea milk. Protein lands within 5 g of the original.

Gluten-free: avoid seitan entirely and lean on tofu, tempeh, lentils, soya chunks and a certified gluten-free protein powder. Quinoa and rice cover the starch.

Where plant-based days usually fall short

Two habits cause most shortfalls: treating salad as a meal, and using nuts as the protein anchor. A handful of almonds is a fat serving with a little protein attached.
