The 15-Minute Plate Framework for Women With No Spare Time
A repeatable formula for building a balanced plate in fifteen minutes — one protein anchor, one carb, one fat, two vegetables — with gram targets you can learn by eye.
The women who eat well consistently are not cooking elaborate meals. They have a formula. The formula below takes fifteen minutes of active time, works with whatever is in the fridge, and hits the macros that matter without a single spreadsheet.

The formula: 1 + 1 + 1 + 2
One protein anchor (chicken, fish, eggs, tofu, lentils, Greek yogurt — 100–150 g cooked). One carb (rice, potato, bread, pasta, oats — 150–200 g). One fat (olive oil, avocado, nuts — 10–15 g). Two vegetables, whatever is around.
That plate lands near 500–600 kcal with 30–40 g of protein, every single time, regardless of which ingredients you plug in. That reliability is the whole point.
The 15-minute version
Protein: whatever cooks fastest — eggs, canned fish, pre-cooked chicken, smoked tofu. Carb: microwave rice or a potato. Fat: olive oil over the vegetables. Vegetables: a bag of spinach wilted in the pan and whatever roastable thing is in the drawer.
Boredom is the only failure mode, and sauces fix it: soy-ginger one night, harissa the next, lemon-tahini after that. Same macros, different dinner.
