Whey vs Plant Protein: Which Builds More Muscle?

A head-to-head on leucine, digestibility, cost and real-world results — and the simple adjustment that makes plant protein match whey.

The short answer: per gram, whey has a small edge. Per day, that edge mostly disappears once total protein is matched and the plant blend contains the right mix of sources.

The longer answer is worth having, because the reasons whey wins on paper tell you exactly what to change if you would rather not drink dairy.

Leucine is the whole argument

Whey is roughly 10–11% leucine. Pea protein is around 8%, rice protein closer to 8% and hemp lower still. Leucine is the trigger for muscle protein synthesis, and the threshold per meal is about 2.5 g.

A 25 g serving of whey carries about 2.7 g of leucine — over the line. A 25 g serving of pea protein carries roughly 2 g — under it. That is the entire mechanistic gap.

The fix is a bigger scoop or a blend

Take 30–40 g of a plant blend instead of 25 g and the leucine lands in the same place. That is why serving sizes on plant tubs are usually larger.

Blends matter too. Pea is low in methionine and high in lysine; rice is the mirror image. Together they read like a complete protein. Single-source rice or hemp powders are the weakest option here.

Digestibility, measured honestly

On the DIAAS scale, whey scores around 1.09 and whole milk protein slightly higher. Soy comes in near 0.90, pea protein isolate around 0.82, and rice lower.

In practice a 10–20% shortfall in digestibility is covered by eating 10–20% more protein — trivially easy when a scoop costs a few extra grams.

What the training studies show

Trials that match total protein between whey and soy or pea generally find no meaningful difference in strength or lean mass over eight to twelve weeks in trained and untrained lifters.

Trials that do not match protein find in favour of whey — which is a finding about dosing, not about dairy.

Cost, tolerance and taste

Whey concentrate is usually the cheapest protein per gram on the shelf. Isolate costs more and removes most of the lactose, which solves the bloating complaint for a lot of people.

Plant blends are typically pricier per gram of protein and grittier in water. They mix far better in oat or soy milk, and they suit anyone avoiding dairy for ethical, allergy or digestive reasons.

So which should you buy?

Choose whey isolate if you tolerate dairy and want the cheapest, cleanest hit of leucine per scoop.

Choose a pea-and-rice blend if you avoid dairy — and take 30–40 g per serving rather than 25 g.
